練習量問題 - 路跑 Road Running

先說背景:
性別:男
年齡:30
目前練習狀況是:約一周一次,每次約3-5KM不等。
目前參加過半馬次數:
4次(2hr58min美津濃台中,2hr45min八卦山彰化,2hr50min海峽兩岸台中,2hr30min石岡台中)
想請問,第一次參加半馬前的練習量為每週2次,每次約5-7KM
而現在練習狀況為一周一次,每次3-5KM,為啥反而速度會變快,
目前自己在練習的時候速度約為0.7km/5min(8.4km/1hr)
這樣速度換算下來似乎跟最近半馬的時間相差不多
但有試過將速度增加到0.8-0.85km/5min(9.6-10.2km/1hr)因為之後要參加日月潭29KM
環湖路跑,因此給自己設定的目標是3hr完賽。
但最近幾次練跑的情況不佳,每次剛跑的時候速度約0.9km/5min,但經過10min之後速度
就往下降到0.7-0.8km/min,且腳也會呈現不舒服的情況(呼吸還OK)
這是所謂的撞牆期嗎?因為自己練跑時也會發生,通常是在3km的時候,但增加速度之後
這撞牆期更早發生(約2km)也更不舒服。
請問要怎樣改善?
是否可以在腳綁上一些腳環,增加肌力?
還是練習跑山路?
增加練跑時間跟次數?
