3000公尺訓練方式請益 - 路跑 Road Running

各位好,如題
小弟我目前剛畢業在部隊服務中,
但是3000公尺一直是我的一個難以過去的檻,
特別是大三為了比跆拳而硬把體重增加約7公斤後,
整個離合格更加遙遠,
而大四上學期接觸重訓也沒什麼跑步,
直至大四下學期才開始有慢跑與400m間歇。
但是成績還是落在15:25左右(14:45合格)。

畢業後,目前一周只有約2,3天能跑步,
一天大約有30-40分鐘空檔能訓練,
自己目前跑了兩周3000公尺,
時間落在16:15左右。

目前身高體重175/72
希望能請教各位前輩們,
有什麼訓練的方式或是技巧能分享?
