練跑要跑到力竭為止嗎? - 路跑 Road Running

大家好
簡單說一下自己的狀況
抽菸十年
大概一年左右沒運動,頂多偶爾快走,但真的就偶爾
最近想說身體再這樣根本就會直接爛掉
加上前陣子學校有3KM的路跑活動,跑沒多久就幾乎快往生
到達終點時時間是28分....
這次的爛成績大概是促使我下定決心練跑(體力)的主因
目前都是跑學校的操場,前幾天用很慢的速度跑了一個小時
接連幾天下雨就在住處跳繩,每天跳三十分鐘分三~四次跳,中間休息30秒
剛剛又去跑了一下,帶上手機及用RunKeeper這套app
跑的方式是從內圈往外跑,每跑一圈就換到隔壁跑道
跑出來的成績還是很慘
3.56公里/24分47秒
目前想要慢慢的增加練跑量
想請問一下是要增加距離(如增加一公里)或是增長時間(多跑十分鐘)?
或是兩者都不管直接跑到力竭為止?
至於增快速度的部分想另外請問是要能夠輕鬆跑後再來增加速度嗎?
(譬如5公里能輕鬆跑完後再加快速度)
還是現階段就可以慢慢增快了呢?
以上幾個新手問題煩請板友們幫忙解答
