想重回跑步 設定兩個目標 請教如何達成 - 路跑 Road Running

40歲了 183cm 95kg 體脂20%
大概背景
一直有運動習慣 籃球校隊 但速度就是慢 就是跳不高
測過最好的 100m 應該是 15秒 (高中)
3000m 應該是 14-15分鐘 (33歲)
10000m 大概 1小時 (33歲)
後來十字韌帶斷掉就不跑步打球了 只去健身房
現在兩腳還是不同粗細
這一年喜歡上跳繩 可以連續跳40分鐘
一年前賣命跑過一次5000m 35分鐘
天要冷了,希望可以繼續跑步。目標兩個,希望半年內達成:
1. 100m 可以進步1-2秒,我覺得我現在大概只能19秒
2. 5000m 跑進30分鐘
每周可以跑兩次,請問怎麼練最好呢?直接練間歇?還是每次慢慢跑 3000 5000?
或是有什麼線上課程、書籍等推薦,可以參考。
