年底全馬健康完賽 - 路跑 Road Running

大家好
小弟平常有運動的習慣(打籃球、游泳、騎腳踏車)
跑步比較少涉略(當兵時測3k約12分左右)
最近參加初半馬時間2hrs 1mins
賽前兩個月每週跑2-3天3k
10k練過三次(3k&10k都是6分速左右)
這次半馬完賽雖然過程辛苦 但跑完腳跟身體並沒有不適
由於一些因素想在年底報一場全馬的賽事
因為上班的關係 週一~五可能只能跑2-3天(加暖身時間一小時內)
六日可以找一天練長距離
請問依我的情況該怎麼排全馬不受傷完賽的菜單
