[星期一]Q1,質量訓練1(quality training 1),較高強度的跑步訓練
早上:1200m<6分15秒
下午:握力
[星期二]E
30分xE配速有氧跑 或 休
[星期三]Q2,質量訓練2
20分xE配速有氧跑
8組輕快跑STx每組20秒(組間休60秒)
20分xE配速有氧跑
[星期四]E
30分xE配速有氧跑 或 休
[星期五]RT
<阻力訓練>(resistance training),包括橡皮帶、啞鈴的訓練...
(阻力訓練1~1.5小時,組間休息2~3分鐘,時間不夠就組間休30秒)
全身練

有氧跑30分 或 休
[星期日]
