要怎麼達到全程無步兵的全馬? - 路跑 Road Running

我開始參加路跑現在也有6年的時間了
我一直不是一個很認真練習的人
但我也從跑完3000公尺隔天就鐵腿難以行走的超弱雞
練到現在半馬根本不看在眼裡
其實成績也不算好 目前PB大概就是2hr
但是說到要跑21KM 我心裡是很輕鬆很自在的
然而面對全馬卻不是半馬x2那麼簡單
我用2hr的時間跑到21k的時候 其實也不喘 汗也流的不多
腳踝、大小腿肌肉、膝蓋等 也都沒有任何不適感
彷彿都在告訴我 我離極限還遠得很
看看手表 剩一半的路 還有4HR 應該輕鬆吧?
然而每到28-30km的時候小腿肌肉一定會突然出問題
然後...就沒有然後了 接著到33-35km的時候 腳踝跟膝蓋也開始作怪了
速度就不斷的被拖慢拖慢 回到終點都是6HR前後了 人也累的跟狗一樣
其實我並不算是一個很勤練習的人 平常也幾乎沒在練核心肌群
每次全馬到後半段都是踝關節膝關節跟小腿肌肉撐不下去了
請問我該用甚麼辦法來增加小腿的肌耐力跟關節的強度呢?
我不想追逐太好的成績
但我只想要能夠全程無步兵的去完成一場全馬
我該進行怎樣的訓練呢?
