新手訓練課表請益 - 路跑 Road Running

大家好,我是個被同事推入跑坑的路跑新手
身高180,體重75Kg,30Y。沒有參賽經驗。
目前個人訓練方式為大都在跑步機上為主
從2016年初重訓完後大約會跑30分左右,時速約8公里,每週大約跑2~3次左右。
直到被推坑後,三月初開始才有跑比較長的時間
一周大約跑3~4次,每次大約30~60分鐘,速度大約時速11公里,沒有間歇跑。
有幾次大約跑到40分後,就會感到有些喘,甚至有時會側腹痛。
短期目標為下個月的舒跑盃,希望能在1小時內跑完12.5K,
今年目標為半馬105分內完賽。
請教課表要如何安排,才有機會達到5月份的舒跑杯1小時跑12.5K和年度目標半馬105分內完
如果5月份達不到目標1小時12.5K的話,有另在規劃9月份的精工盃在來挑戰一次。
希望各位路跑的前輩能提供相關的建議。
