如何3K跑11分開頭 - 路跑 Road Running

如題。
30開頭的歲數,
隨著歲月有感到體能的流失,
最近幾個月逐漸練起了跑步。
最近一次拼全力跑3K,
成績正好是13:00整。
自己評估心理調適和速度掌握,
應該可以再少個20秒左右。
但還是想訂一個高一點的目標,
逼迫自己鍛鍊;
感覺在多個幾歲會愈來愈難勉強自己。
目前的月跑量大約是30K,跑步方式就憑當天感覺為主。
能把速度加快上去就加快,累了就慢下來,
等不那麼累以後,再度加快上去。
然後一直循環此模式。
但這樣真的挺累,而且每次練習時,
心理上的負擔也會比較大,必須一直專注在跑步上,
不太能分心去想事情或看週遭環境什麼的。
所以希望能請教是否有什麼訓練方式,可以降低跑進11分開頭的門檻。
經驗談或科學化訓練之類都好,謝謝大家!
