初馬該如何練習 - 路跑 Road Running

12月4號要跑新竹城市馬拉松,但是一直沒有嘗試那麼遠的路跑
現在已經不到兩個月可以練習,而且新竹馬拉松的路線感覺頗硬
最近半年最遠路跑距離只有25km,三月底有一次32.5km+抽筋走了13km
今年月跑量除了一月160km,從二月開始月跑量維持在210-250km左右
(從3月開始,幾乎每個星期跑1-3次半馬的長度,但也就只有跑半馬)
報名全馬以後想要努力練習,前兩個月平均一次跑步約19km,
本來預計這個月開始要跑30km以上,但是都遇到下雨天,所以距離沒有拉長,
希望各位前輩能提供兩個月內可以練習的菜單
原本打算要拼4小時內完賽,但是進度嚴重落後,現在只希望4:30分內能完賽就好了
