初馬14週訓練請益 目標3:54(內附詳細資訊 - 路跑 Road Running

下列網址是我前天練LSD兩小時的資訊
(查一下版規好像沒有提到請益菜單的格式,若大大們覺得有不妥,我再改成截圖上傳)

小弟剛入門路跑的領域不久
本身主要是打籃球或其他球類運動
跑步以前就有在跑,但大部分都是因為打球受傷後的復健或是為了增加球賽的心肺耐力為目的的訓練,所以以前大多只練10K(偶爾會更多,但最遠只跑過半馬的距離)
報名的賽事是2018/1/7的烏來峽谷馬拉松
想把這週當做第一週,我只剩14週XD
爬文資訊大多建議一週跑三次:配速跑*1 輕鬆跑*1 LSD*1
但因為工作關係,我十月份平日只有禮拜五晚上能跑,所以我計畫這個月就週五配速跑、週日LSD,十一、十二月份工作正常就恢復週跑三次
這樣十月份配速跑跟LSD中間只隔一天妥當嗎?
另想請教需不需要加入間歇,因為看了好多資訊越看越亂,但我時間不多了,覺得與其卡在規劃菜單,不如趕快起身加入訓練(雖然這樣有點伸手牌XD
所以拜託跑馬經驗豐富的大大們可否提供小弟一份簡易訓練菜單,內容我會再汲取不同前輩們給的意見配合實際生活作息做適當的小修
小弟182公分/73公斤/24歲(比賽當天25歲XD
自認的缺點是步頻較慢(上面資料平均163spm)、配速較不穩
*註:我最大心率設202bpm是之前所有跑步紀錄的最大值(還是要設220-24=196呢?)
