長跑的體能訓練 - 桌球

小弟剛畢業第一年
最近感覺體能衰退有點明顯
想以跑操場的長跑作為額外的體能
由於沒打球的時候要去復健 復健後不能運動
所以就是打球前後能跑
上個月我跑了一次10k,時間大約45分
請問如果想加強體能該如何制定練跑呢?
像是前後各3k5k?謝謝
