跑步呼吸問題 - 路跑 Road Running

不好意思~想請教各位大大一些問題
我是一個剛下部隊的丫兵哥,因為最近連上都有要測體能
因為我本身在當兵前就有在跑步,或者有用跑步機在跑步
當兵前我就把跑步機的時速調成約13 km/hr 這樣跑三千的
時間大概是13分多至14分,而且持續一二個月直到當兵
新訓時,因為都是大家一起跑而且跑三千的時間大概都18分
現在下了部隊,可以自己去測驗自己了,但我發現在路跑
我很難跑到13分左右,因為持續跑一個禮拜都不太能進步
自己想想可能是之前在跑跑步機時,都沒有在注意呼吸
嘴巴都張開而已,應該都是用意志力跟著跑步機跑
腳從剛開始很痠,到習慣跑步機的跑速
所以跑步機對我而言可能只是讓腳習慣不酸
的確,現在跑三千甚至在多跑三千,腳都不會酸
不過就是沒辦法縮短跑步的時間
我想請問一下,要怎麼去調整自己的呼吸呢?
爬文之後,有人說二吸二吐、二吸一吐,到底哪個比較適合自己呢?
還是各位覺得我的問題出在哪裡呢?請大大幫個忙
